Which Plan Is Right for You?
New to exercise entirely?
Start with the 7-week walking plan. It builds your base before you add any running at all.
Ready to run but want structure?
Couch to 5K is a proven 9-week program that gradually builds you from walking to running a full 5K, no experience required.
Want something simple with no schedule to follow?
The run-walk method lets you build at your own pace: walk and run in equal intervals, then gradually increase your running time as it gets easier.
FAQs About Starting a Beginner Running Plan
What is Couch to 5K?
Couch to 5K (C25K) is a 9-week program that gradually builds your running endurance through interval training, alternating running and walking until you can run a full 5K without stopping. It's one of three plans included in this free guide.
How long does a beginner running plan take before I see results?
Most people notice more energy and improved mood within the first couple of weeks. Building up to running continuously for 20 to 30 minutes typically takes 7 to 9 weeks, depending on which plan you follow and how often you run each week.
Do I need any experience to start running?
No. All three plans in this guide are designed for complete beginners. The 7-week walking plan in particular is built for anyone starting from zero.
How many days a week should a beginner run?
Most beginner plans, including Couch to 5K, schedule three running sessions a week with rest days in between. Rest days matter just as much as run days since that's when your body actually adapts and gets stronger.
What if I can't run for very long without stopping?
That's completely normal when you're starting out. Every plan in this guide uses run-walk intervals at first, so you build endurance gradually instead of forcing yourself to run continuously before your body is ready.
How does this connect to FitFarm Fam's virtual 5Ks?
Once you've built a base with this guide, whether through the walking plan, Couch to 5K, or the run-walk method, our virtual 5Ks are a great low-pressure way to put that training to use. No travel, no crowds, just a goal to work toward with the rest of the Fam cheering you on.
